list_alt STEP-BY-STEP BIOMECHANICAL EXECUTION

01

Setup & 5-Point Body Contact

Lie back with eyes directly beneath the racked barbell. Drive feet flat into the floor, retract and depress scapulae firmly into the bench pad, and form a tight natural arch in the lower back.

VECTOR CUE: Feet grounded • Retract shoulder blades • Stack wrists straight over elbows
02

Unrack & Lat Engagement

Grip the knurling firmly with thumbs wrapped. Inhale into belly, brace core, and pull the bar forward out of J-hooks directly over mid-chest line with locked elbows.

VECTOR CUE: Pull bar out of rack (don't push up) • 'Bend the bar' to engage lats
03

Controlled Eccentric Descent

Lower the bar under strict control in 3 seconds towards the lower-to-mid sternum. Keep elbows tucked at approximately 45-60 degrees from your torso rather than flared out.

VECTOR CUE: Tuck elbows at 45° • Touch sternum gently without bouncing • Keep chest high
04

Explosive Concentric Drive

Drive heels into the floor and explode the bar upward in a slight J-curve back over the shoulder joints, locking out with chest flexed at the apex.

VECTOR CUE: Drive through feet • Push bench away • Exhale at top lockout
